*Alternating front lunges* 6kg x 2 16 reps, 4 sets
*Romanian Deadlifts* 9kg x 2 14 reps, 4 sets
*Goblet Squat* 7kg 15 reps, 4 sets
*DB swing* 10kg 45s, 4 sets
*Bench rhomboid row* 5kg x 2 12 reps, 4 sets
*Push ups on bench* 10 reps, 4 sets
*Elbow Planks* 1 minute, 3 sets
*Bicycle crunches* 30 reps, 3 sets
*Side plank dips* 15 reps per side, 3 sets

站立滑索反向飛鳥(Standing Cable Reverse Fly)
這動作就手握(Gripping) 及關節活動改變有兩個不同的肌肉訓練。
麥克曾經講解過的影片器械反向飛鳥(Machine Reverse Fly) ,是正手握法(pronation grip) ,肩水平外展以訓練後三角肌(Posterior Deltoid)為主。手肘靠外與肩、腕同一水平。(原裝版教學示範請點擊文章底部連結)
現在這個站立滑索反向飛鳥是中位握法(Neutral Grip),目的是要做出肩胛骨後引以訓練中斜方肌Middle Trapezius (Rhomboid major, Rhomboid minor也會參與在內),因此動作應盡量減低肩關節活動,要有效將動作做好必須把感覺圖象化。手打開時(除了手肘微曲並保持穩定外),應幻想有一支筆被左右肩胛骨夾在中間,當手回收合起時,應感覺把左右肩胛骨距離拉到最遠(Scapula Protraction)。
有效做好肩胛骨帶動,就能有效集中訓練中斜方肌。
另外,雙腳樁柱一定要做好,切勿在動作中出現腳板在地上前後搖擺,這亦需要把腹部收緊,手打開時上身穩定減低向後靠。

《矯正篇》- 肱三頭肌下拉 (Tricep Pushdown)
肱三頭肌下拉 (Tricep Pushdown)顧名思義是訓練肱三頭肌,整個動作中除手肘活動外,其他關節應保持穩定。最常見的代償通常在肩及腕關節發生。
影片是第二組肱三頭肌下拉訓練,學員在拉下滑索時會出現圓肩情況,並且越做圓肩幅度越大。
事實上,他第一組訓練時的代償比這個還要厲害,在麥克提醒動作及大大減輕了重量後仍然有代償存在,證明這並非重量問題,而是學員已用這種代償順序(Sequence)訓練了一段時間。情況就好像電腦程式一樣,已儲存了使用這種順序運作。
要改善動作質素必須重新編輯(Reprogram) 另一個順序,重新逐步學習使用正確順序活動。錯誤順序儲存越久,重新輸入另一個順序的時間就會越長。
增加肩胛骨外旋訓練(Scapula External Rotation),強化大、小菱形肌(Rhomboid Major and Rhomboid Minor)是改善圓肩作代償的方法。
另外,在矯正代償程式時選取較輕重量去開始,要緊記:"Don't add load on dysfunction" (切勿在問題動作上加重)

Some people may suggest Rowing under the table/chair to train their Back, unfortunately, I can't share this advice because I f***ed up before by almost flipping my table, not so safe. Another option you can train your muscle is resistance bands, they are light and easy to carry but heavy for the muscles! Once again, this video is for those who have completely no equipment at all to get started at home. Are these exercises still useful? For beginners, yes! Speaking about Muscle Hypertrophy, imo it is still better to train with Dumbbells and Barbells (soon I will be posting a series of follow-along dumbbell workouts so please subscribe).
